Triathlon: what it takes and how to get started

Triathlon is one of the most complete physical challenges in endurance sport. It asks you to swim, cycle, and run in sequence, which means your training can't afford to ignore any single discipline. That breadth is part of why so many people get hooked: you're always learning, always improving something, and race day never stops feeling like an event worth earning.

The three distances you need to know

Before you register for anything, understand what you're signing up for. Triathlon races are broken into four main formats:

  • Super Sprint: 400 m swim, 10 km bike, 2.5 km run
  • Sprint: 750 m swim, 20 km bike, 5 km run
  • Olympic: 1.5 km swim, 40 km bike, 10 km run
  • Ironman 70.3 (half): 1.9 km swim, 90 km bike, 21.1 km run

First-timers almost always start at Sprint distance. It's hard enough to feel like an achievement but short enough that a beginner training for 10 to 12 weeks can finish safely and enjoy it. An Olympic-distance race typically requires four to six months of structured preparation.

What the training actually looks like

Most beginner triathlon plans run six to eight sessions per week across the three sports, with one or two transitions built in (known as "brick" sessions, where you train two disciplines back to back). Brick sessions exist because running immediately after cycling feels nothing like running fresh. Your legs need practice adapting.

The swim is the discipline that catches most newcomers off guard. Pool fitness doesn't translate cleanly to open water. Waves, currents, and the absence of lane ropes change everything. Book at least two open-water swims before race day. That's not a suggestion; it's the difference between a calm start and a panic attack at the first buoy.

Cycling covers the longest portion of any triathlon by time, so it rewards investment. If you're already someone who sees cycling as a cornerstone of cardiovascular fitness, your bike base will carry you further here than in either of the other two legs. Focus your early months on building aerobic endurance on the bike before layering in intensity.

Running comes last, when you're already tired. Train accordingly. Include at least one weekly run at the end of a long bike session rather than treating your run days as isolated workouts.

Gear: what you need versus what you don't

You don't need a carbon-fibre time trial bike to finish a Sprint triathlon. Thousands of people complete their first race on a basic road bike or even a hybrid. The bike leg is the most gear-intensive part of the sport, but beginners consistently over-invest before they know whether they enjoy racing. Borrow before you buy.

What you do need from day one: a wetsuit appropriate for the water temperature of your target race, a well-fitted helmet (no helmet, no race, every time), and decent running shoes. Tri-specific shorts are worth buying early because they're designed to be worn through all three legs without changing.

Transitions get their own practice. T1 (swim to bike) and T2 (bike to run) each take time that most beginners leave on the table. Set up your kit at home and rehearse the sequence until it's automatic.

How triathlon affects the body differently by age and life stage

Triathlon attracts athletes across a wide age range, and for good reason. The multi-sport format spreads impact load across different muscle groups, which makes it easier on joints than single-sport running programmes. Many triathletes compete well into their 50s and 60s.

Race day: what to expect

Transition areas open well before race start, usually 90 minutes prior. Arrive early, rack your bike in your assigned spot, lay out your kit in order, and walk the route from swim exit to T1 and from T2 to the run start. Knowing exactly where to go when you're running on adrenaline matters.

The swim start is the most chaotic moment in the race. Seeding waves by speed have become standard at most events, but expect contact regardless. Stay calm, sight the buoys every six to eight strokes, and don't sprint the first 200 metres. The bike and run are still ahead.

Nutrition during the race starts on the bike. For Sprint distance you can get away with water alone. At Olympic distance and beyond, take in 30 to 60 grams of carbohydrate per hour on the bike, and continue fuelling on the run if the distance warrants it.
